Perform each exercise for 45 seconds, taking a 15-second breather between moves to reset and transition.
1. Dead Bug (45 Seconds)
- Focus: Deep transverse abdominis & stability.
- How to Do It: Lie flat on your back with arms extended toward the ceiling and knees bent at 90 degrees. Slowly lower your opposite arm and leg toward the floor simultaneously, pressing your lower back firmly into the mat, then return to start.
2. Knee Tucks (45 Seconds)
- Focus: Lower abs & hip flexors.
- How to Do It: Sit on your mat with hands placed slightly behind your hips for support. Lean back slightly, draw your knees toward your chest, and then extend your legs back out without letting your feet touch the ground.
3. Crunches (45 Seconds)
- Focus: Upper rectus abdominis.
- How to Do It: Lie on your back with knees bent and feet flat on the floor. Lightly place your fingertips behind your head, engage your core, and lift your shoulder blades off the mat while keeping your chin lifted away from your chest.

4. Bicycle Crunches (45 Seconds)
- Focus: Obliques & rotational core strength.
- How to Do It: Lie on your back, bring your hands behind your head, and lift your shoulders slightly. Twist your torso to bring your right elbow toward your left knee while extending your right leg straight out. Alternate sides in a fluid, controlled motion.
5. Leg Raises (45 Seconds)
- Focus: Lower core activation.
- How to Do It: Lie flat on your back with hands under your hips for support. Keep your legs as straight as possible and slowly raise them up toward the ceiling to a 90-degree angle, then lower them back down without letting your heels touch the floor.
6. Plank (45 Seconds)
- Focus: Full core & upper body stability.
- How to Do It: Come onto your forearms and toes, forming a straight line from your head to your heels. Keep your glutes engaged, your belly button pulled in toward your spine, and avoid sagging or arching your back.
7. Russian Twists (45 Seconds)
- Focus: Side abs & rotational strength.
- How to Do It: Sit on the mat, lean back at a 45-degree angle with knees bent and heels lightly touching the floor. Clasp your hands together and slowly rotate your torso from side to side, engaging your obliques with each twist.
8. Side Plank – Left Side (45 Seconds)
- Focus: Left obliques & lateral stability.
- How to Do It: Lie on your left side, prop yourself up on your left forearm, and stack your feet or drop your bottom knee for modification. Lift your hips high off the mat, forming a straight diagonal line.

9. Side Plank – Right Side (45 Seconds)
- Focus: Right obliques & lateral stability.
- How to Do It: Switch to your right side, propping yourself up on your right forearm. Drive your hips upward and hold steady, keeping your core tightly engaged for the full 45 seconds.
10. Hollow Hold (45 Seconds)
- Focus: Total core tension & endurance.
- How to Do It: Lie flat on your back. Simultaneously lift your arms overhead, shoulders off the ground, and legs a few inches off the floor. Press your lower back into the mat and hold this isometric position to finish strong!
